Winter-Proof Your Immune System: Start Before You Get Sick

Most people start thinking about their immune system when the first sore throat appears. By then, you're already playing catch-up.
A stronger strategy is to build immune resilience during autumn and early winter so your body is better prepared for whatever the season brings. This is not about popping in one of those effervescent tablets - which tend to contain poor quality ingredients, dubious additives and unhealthy sweeteners. If what you want is to support your immune system, think gut health, sleep quality, stress levels, nutrient status and everyday habits.
Start with the Gut
The gut is home to a large proportion of our immune cells, and the microbiome plays a crucial role in regulating immune function. As winter approaches, supporting gut health is a good place to start. A diverse and balanced gut ecosystem helps modulate immune cells, regulate inflammation and improve our ability to respond appropriately to infections.
Think about feeding your microbiome daily with:
Colourful vegetables and fruit: Rich in polyphenols, antioxidants and vitamin C, which help protect immune cells from damage while feeding beneficial gut bacteria.
Beans, lentils and other fibre-rich foods: Fibre is fermented by gut microbes into short-chain fatty acids that help strengthen the gut barrier and support a balanced immune response.
Herbs and spices: Many contain natural compounds with antioxidant and antimicrobial properties, while also increasing the diversity of the gut microbiome. My favourite ones are garlic, ginger, turmeric, oregano and rosemary.
Fermented foods such as live yoghurt, kefir, sauerkraut or kimchi (if tolerated): These provide beneficial microbes and fermentation products that can help support gut health.
Food First: Build Your Immune Reserve
You can't really supplement your way out of a poor diet. Warming, nutrient-dense foods are not only comforting but also immune supportive. Build strong defences from foods that provide the raw materials the body needs, focusing on:
Rich bone broths: Traditionally made broths provide hydration, minerals and amino acids that help support the gut lining, where much of the immune system resides.
Protein at every meal: Immune cells, antibodies and many of the body's repair processes rely on a steady supply of amino acids from dietary protein.
Plenty of colourful vegetables: Rich in vitamins, minerals and protective plant compounds that nourish the microbiome and help support a healthy immune response.
Healthy fats from oily fish, EVOO, nuts and seeds: Healthy fats help regulate inflammation and provide essential building blocks for cell membranes, including those of immune cells.
Limiting ultra-processed foods and excess sugar: Diets high in refined sugar and ultra-processed foods can disrupt the gut microbiome, promote inflammation and crowd out the nutrient-rich foods your immune system depends on.
Don't Underestimate the Basics
The least glamorous immune strategies are often the most powerful. Before spending money on supplements, ask yourself:
Am I consistently getting 7-8 hours of sleep, with enough DEEP and REM?
Am I spending time outdoors daily?
Am I moving my body regularly?
Am I managing stress effectively?
Poor sleep and chronic stress can significantly affect immune function, while regular movement and adequate recovery help support a balanced immune response.
Herbs and Supplements: The Supporting Cast
Supplements can be helpful, but they should not replace strong foundations. Depending on individual needs, some commonly used winter-support nutrients and herbs include:
Zinc
Vitamin C
Quercitin
Elderberry
Echinacea
Remember that not all supplements are appropriate for every person. Many herbs and supplements can interact with prescription medications or may be unsuitable for certain medical conditions. This is particularly relevant for those with complex medical histories and autoimmune conditions, especially when on immunosuppressive medications.
Always seek personalised advice from your healthcare practitioner before starting a new supplement programme.
My Winter Immune Strategy
If I had to prioritise just a few things this winter, they would be:
Feed the microbiome every day.
Reduce sugar and ultra-processed foods.
Protect sleep like it's a supplement.
Prioritise protein and colourful plants.
Use targeted supplements only when appropriate.
Because the goal isn't simply to avoid every winter bug. It's to build a body that is resilient enough to bounce back when life inevitably exposes us to one.
